Fat Loss - What's The Best Measure?

Now is always a great time to focus on getting your weight under control. Most men and women want to lose fat, even if they want to put on muscle. Losing that extra bit of fat will define and better show off the muscles you already have. However, just watching the scales isn't always the best way to go as there are too many other factors. So how do you find out what is healthy and how much you should lose?

The most common measure of weight is the BMI test. This stands for Body Mass Index and is based on your weight to height ratio. It is one of the most common measures used because it is very easy to calculate, and will show you where you fall across the range from skinny to obese.

To calculate it, all you need is to know your height and have access to a set of scales. The basic equation is your weight divided by the square of your height, done in kgs and meters. BMI = Mass (kg) / (Height (m)2).

So, I'll be brave and show you mine. I'm currently around 76kgs and I'm 171cms tall. Therefore, my BMI = 76/1.712 = 25.99. Also, if you can't do the maths yourself, you can also just plug in the numbers to an online calculator such as the one at http://www0.health.nsw.gov.au/publichealth/healthpromotion/obesity/bmi.asp.

Now that you know your BMI, what does that mean exactly? You will need the BMI chart to understand it. The normal/health weight range is a BMI between 18.5 - 25. Anything below that is considered to be 'underweight', increasing in risk every 1 - 2 points below that, with less than 15 being very severely underweight. Everything over 25 is considered to be overweight, increasing in increments of 5 with over 40 being very severely obese.

So, according to the chart, I'm bordering on overweight, so I should get it down just a bit more, and can lose quite a bit and still be healthy. I can actually get down to 54kgs and still be 'healthy weight'. And this is where the problem comes in. having once gotten down to 61kgs I can honestly tell you that 54kgs would not be a healthy weight for me. So is the BMI chart wrong?

The BMI formula does not hold up very well if you are very tall and/or have quite a bit of muscle. As muscle is heavier than fat, and volume is cubed not squared, increases in height and muscle skew the results. So you still need to be sensible.

There are too many other factors such as muscle development and even how much you have had to drink will change the result. Anything that is based on weight is not going to accurately reflect your fat component. Is there something else which is more accurate?

The next formula is more reliable but harder to measure accurately. Body Fat Percentage. It looks at the percentage of your body weight that is fat (though keep in mind, this includes essential body fat, not just the excess stuff you want to get rid of). If you know your body fat percentage, you know how much you can lose safely.

Generally body fat percentages are as follows:

Fitness 21-24% 14-17%

Average 25-31% 18-24%

Obese 32%+ 25%+

The important question, therefore, is how can you measure your body fat percentage? There are some high-tech ways to measure this, but it is unlikely you will be able to get your hands on these (dual energy X-ray absorptiometry anyone?). The next best thing is to get a personal trainer to measure you at a gym using one of the skinfold methods, though these are not perfect.

There are scales out there that measure your body fat for you, but these are actually very reliable. However, if you stick to the same set of scales, it should at least tell you if you are going up or down.

If you want to do it yourself, buy some body fat calipers and do your own skinfold test. Calipers are not that pricy. The online calculator at http://www.linear-software.com/online.html can help you on the results without much difficulty.

So there you have it. My recommendation, work out your BMI just to see (and because it is easy) then see if you can book in to get a personal trainer to give you a proper skinfold test every 3- 6 months to see how you are going. If you are interested, buy your own calipers and give yourself the skin fold test. Whichever way you do it, I do recommend getting an externally validated estimate of your fat levels, because you may be surprised. Don't try to excuse it away, do something about it!

How to Train for Your First Half Marathon

Many of us decide to step it up after having joined fun runs in the past. The next best thing after doing 10km runs is to do a half marathon. There are hundreds of half marathon training programs available, but what makes one more suitable than the next? Here are some factors to consider.

How did you start? Have you tested yourself in shorter races in the past? Are you training at the longer distance for quite some time now? If you can already do a 10km race and are running at least three times a week, then you have a good base to build up from. It might be a good idea to do one of the shorter distances first unless you have been training at the longer distance for a while. Also, taking the time to build up gradually to doing more sessions a week is a much better method than jumping straight from the couch to 5 times a week. That is just asking for injury.

Twelve weeks is a good training period for working towards a half marathon if you can already do10km quite comfortably. It is much better to build up slowly and let your body accustom itself to the distances than trying to power it out over just a few weeks.

There are some basic types of sessions all programs should include. But a basic program should have a minimum of 3 training sessions per week, but preferably 4-5. If you have been running for a while, you always pick a more intensive program.

The first is interval training at least once a week. Interval training involves running at faster than race pace for a short period of time and then recovering in between with light jogging or walking. The alternating between high intensity training and recovery helps develop your overall speed and strengthen your muscles.

Do some 10-12kms of easy runs. This is the second type of session. The pace should be slower than your pace in a race. This will help you maintain your technique when you become tired. Also, it trains your body to convert energy over longer periods of time. If possible try to do two or three of these a week.

The final session is a great Saturday or Sunday morning activity. It is one long run working up from 12km to 18kms. If you have a specific time in mind that you want to complete the race in, try to jog for at least that time. You won't end up doing the same distance as you will be going slower, but at least you will be used to running for that long. Remember that it should be a comfortable pace, extending the distance a bit further each time.

Recovery is an important aspect of the training program. Let your body adapt by resting in between sessions. For the middle distance runs if you are keeping your heart rate in the aerobic zone and not relying on anaerobic energy production, then you won't need as much recovery and can do them on consecutive days. The interval training sessions should be well into your anaerobic zone, and will be damaging the muscles in order for them to build up stronger. When working in rest days, the best times would be after the interval training and then after your long run if you are having two days off. This means that more recovery is required so your body can heal and process. You will perform much better for allowing it to do so.

The final aspect of a training program you should keep in mind is your nutrition. As a competitive runner there is a big advantage in losing some of your excess weight. However, you also need to keep your energy levels up. So if you are putting in all this effort to get up and train, it is worth making the most of it by feeding your body plenty of nutritious food to give it energy, but try laying off some of the junk food so it doesn't have to lug around more weight than necessary. Remember to be sensible and keep things in perspective.

The better your training before hand, the more fun you will have on the day. So give yourself the best possible start and plan your training well.
